Mermaid Exercise Description

The Mermaid is a Pilates side-bending stretch performed with body weight, commonly in a “Z-sit” on the mat. It emphasizes lateral flexion of the trunk while maintaining an elongated, neutral spine. Primary tissues targeted include the latissimus dorsi, external and internal obliques, quadratus lumborum, and the intercostal muscles along the rib cage. The movement also reinforces upright alignment, controlled breathing, and shoulder blade (scapular) control as the arm arcs overhead. With simple setup and clear alignment cues, it suits most experience levels and can be modified by changing the seated position or using a cushion to keep the pelvis neutral and both sit bones grounded.

How To Do The Mermaid Exercise

‘- Sit in a Z-sit: one shin forward, the other folded behind. Stack ribs over pelvis and lengthen through the crown.
– Place the hand on the mat beside the hip on the side of the folded legs; relax the shoulder away from the ear.
– Reach the opposite arm overhead, palm facing inward; gently depress and stabilize the scapula.
– Inhale to grow tall; exhale to side-bend toward the support hand, sliding it away as needed.
– Keep the opposite sit bone heavy; avoid twisting the torso or collapsing through the waist.
– Create an even arc from fingertips through side ribs to hip; keep the supporting shoulder packed and elbow soft.
– Breathe into the lateral ribs at end range; pause without forcing the stretch.
– Return to tall by drawing the rib cage back over the pelvis with controlled oblique engagement.
– Switch sides. If hips or knees limit position, sit cross-legged or on a cushion to maintain neutral alignment.

Mermaid Tips

‘- Stack your ribs directly over your pelvis and lengthen through the crown before you start bending.
– Relax the supporting shoulder away from your ear when placing the hand on the mat.
– Reach the opposite arm overhead with the palm facing inward and gently depress/stabilize the scapula.
– Inhale to “grow tall” first, then exhale as you side-bend toward the support hand.
– Slide the support hand away only as needed to allow the side-bend.
– Keep the opposite sit bone heavy on the mat throughout the bend.
– Avoid twisting your torso or collapsing through the waist; aim for a smooth side bend.
– Create an even arc from fingertips, through the side ribs, down to the hip.
– Keep the supporting shoulder “packed” with a soft (not locked) elbow.
– At end range, breathe into the lateral ribs, pause without forcing, then return to tall by drawing the rib cage back over the pelvis with controlled oblique engagement.
– If hips or knees limit the Z-sit, sit cross-legged or on a cushion so you can maintain neutral pelvic alignment and grounded sit bones.
