Forward Hops Exercise Description
Forward Hops are a bodyweight plyometric that builds lower-body power and clean landing mechanics. Each hop trains triple extension of the hips, knees, and ankles at takeoff, then controlled flexion to absorb force on landing. The gluteus maximus and quadriceps are the primary drivers; the calves contribute at the ankle, while the hamstrings and glutes help decelerate. The core (abdominals and spinal erectors) braces to maintain a neutral spine and stable torso. Because you move your body through space, the drill also sharpens balance, rhythm, and arm–leg coordination. Quality matters more than distance: aim for soft, quiet landings with feet about hip-width, knees tracking in line with the second toe, and the pelvis and trunk stacked over the midfoot.

‘- Stand in an athletic stance: feet hip-width, toes forward, knees softly bent, chest tall, gaze ahead.
– Brace your core to set a neutral spine; keep shoulders relaxed and lightly retracted.
– Load by hinging at the hips and bending the knees as you swing both arms back.
– Drive the ground away by extending hips, knees, and ankles together; swing the arms forward to project the body.
– Leave the ground as one unit, keeping the torso stable and feet parallel.
– Land softly on the midfoot under your center of mass; then lower the heels.
– Absorb force by bending at the ankles, knees, and hips while keeping the chest up.
