Superman Open-Up

Superman Open-Up Exercise Description

The Superman Open-up is a bodyweight posterior-chain exercise that blends a prone “superman” lift with an arm sweep to reinforce hip extension and upper-back control. Primary emphasis is on the hips—especially gluteus maximus—while the hamstrings assist in hip extension. The erector spinae contribute to trunk extension, and the arm “open-up” challenges the scapular retractors and external rotators (middle/lower trapezius, rhomboids, posterior deltoid, rotator cuff). The movement pattern is prone hip extension with a controlled, low-amplitude trunk lift and coordinated shoulder abduction/external rotation. Keep the range modest to maintain lumbopelvic control and avoid excessive lumbar hyperextension. Use smooth tempo and steady breathing to keep tension where you want it: glutes and mid–upper back, not the neck or low back.

How To Do The Superman Open-Up Exercise

‘- Lie prone with legs straight, hip-width; arms overhead, thumbs up.
– Set your gaze to the floor; lengthen the back of your neck.
– Lightly brace the abdomen and draw the ribs down.
– Squeeze glutes to initiate a small hip extension; keep knees straight.
– Lift arms and legs a few inches, keeping pelvis and lower ribs grounded.
– With arms still elevated, rotate thumbs outward and sweep to a wide “T.”
– Continue to a “W/goalpost,” pulling shoulder blades down and back without shrugging.
– Maintain even breathing; keep chin tucked and neck neutral.
– Reverse the arm path back to overhead, then lower arms and legs under control.
– Use only a range that keeps ribs down, hips stable, and no low-back pinch.
– Common faults to avoid: lifting too high, bending knees, shrugging, or looking forward.

Superman Open-Up Tips

‘- Keep your gaze on the floor and lengthen the back of your neck to maintain a neutral head position.
– Lightly brace your abdomen and draw your ribs down before lifting.
– Initiate the movement by squeezing your glutes into a small hip extension.
– Keep your knees straight as you lift your legs.
– Lift arms and legs only a few inches so your pelvis and lower ribs stay in contact with the floor.
– Rotate thumbs outward as you sweep your arms from overhead to the wide “T” position.
– In the “W/goalpost” position, pull shoulder blades down and back without shrugging.
– Maintain even breathing throughout the movement.
– Use only a range that lets you keep ribs down, hips stable, and avoids any low-back pinch.
– Avoid lifting too high, bending your knees, shrugging your shoulders, or looking forward.

Superman Open-Up Beginner Introduction

The Superman Open-up is a floor-based, bodyweight move that trains the whole back side of the body in one coordinated pattern. It blends a gentle lift of the chest and legs with a wide, sweeping arm motion, so the hips, back, and shoulders share the workload. The main effort centers on the glutes as the hips extend, with help from the hamstrings and lower back to raise the trunk slightly off the ground. At the same time, the arms travel from an overhead position out to the sides and into a bent “goalpost” shape, challenging the muscles around the shoulder blades and upper back.

This exercise highlights controlled motion rather than height. The chest and legs usually rise only a little, while the front of the hips and lower ribs stay connected to the floor, promoting steady support through the middle of the body. A calm, unhurried pace and relaxed neck position encourage the effort to stay in the glutes and mid–upper back instead of compressing the lower spine or straining the head and shoulders.
