Chin-Up Exercise Description

The chin-up is a bodyweight vertical pull performed with a supinated (underhand) grip on a fixed bar. It targets the latissimus dorsi and other scapular depressors/retractors (lower trapezius, rhomboids, teres major), while strongly recruiting the elbow flexors, especially the biceps brachii. Maintaining a neutral spine and a slight “hollow” body position keeps the rib cage stacked over the pelvis and limits swinging so the shoulders and elbows drive the movement. Each repetition moves through a full, controlled range—from an active hang with straight elbows and depressed scapulae to a top position where the chin clears the bar without cervical extension. Compared with a pronated pull-up, the underhand grip generally increases elbow-flexor involvement, while the back remains the prime mover for shoulder adduction/extension. Emphasizing scapular control throughout the rep helps keep the glenohumeral joint centered and the movement smooth.

How To Do The Chin-Up Exercise

‘- Grip the bar with a shoulder-width, supinated (underhand) grip; wrap thumbs around the bar.
– Step off to hang with straight elbows; legs together and slightly forward (“hollow”); head neutral.
– Set an active hang: pull shoulder blades down and slightly together; avoid shrugging to the ears.
– Brace the trunk; keep ribs down and pelvis neutral to maintain a stable, neutral spine.
– Initiate by driving elbows down and back, bringing the chest toward the bar.
– Keep forearms roughly vertical and upper arms close to the torso; avoid flaring the elbows wide.
– Pull until the chin clears the bar without craning the neck; shoulders stay depressed.
– Pause briefly at the top under control.
– Lower smoothly, extending shoulders and elbows while keeping an active shoulder position.
– Return to full elbow extension without collapsing into a passive hang.
– Keep the body still—no kipping, kicking, or swinging; softly bend knees only if clearance is needed.
– Breathe steadily throughout the movement.

Chin-Up Beginner Introduction

The chin-up is a classic bodyweight pulling exercise that uses an underhand hold on a solid overhead bar to challenge the upper body. The movement centers on lifting the body from a controlled hang until the jaw rises above bar height, then lowering back down in a smooth, deliberate way. Throughout the motion, the back, shoulders, and biceps handle most of the work, with strong involvement from the muscles that draw the shoulder blades down and in toward the spine.

This exercise highlights controlled strength rather than momentum. A stable midsection and slightly tucked body position help reduce swinging so the shoulders and elbows guide the action. The spine stays in a natural alignment, and the neck remains relaxed instead of reaching for the bar. Compared with an overhand pull-up, this version typically places more demand on the front of the upper arms while the back continues to drive the pulling motion. Consistent, mindful control of the shoulder blades supports smoother reps and a more centered feeling in the shoulder joint.
