Spider Crawl is a ground-based locomotion drill performed from a high-plank position while stepping each foot outside the same-side hand. It challenges total-body coordination and trunk stiffness as you move, emphasizing the anterior core and obliques to resist rotation and lateral sway, with the shoulders, chest, and triceps stabilizing the shoulder girdle. The hips work through flexion and abduction as the knee tracks toward the outside of the elbow, with the adductors and glutes helping keep the pelvis level. Because you travel continuously while bearing weight through hands and feet, the exercise can elevate heart rate and support aerobic conditioning when sustained. The goal is smooth, contralateral crawling with a neutral spine, quiet hips, and consistent, controlled step lengths.

How To Do The Spider Crawl Exercise
‘- Start in a high plank: hands under shoulders, fingers spread, feet hip-width, body in a straight line from head to heels.
– Press the floor away to create active shoulder stability; keep ribs down and spine neutral.
– Advance your left hand a small step. Simultaneously drive your right knee toward the outside of your right elbow and place the right foot just outside the right hand.
– Keep hips low but not sagging; pelvis level and chest facing the floor.
– Switch: advance your right hand, bring the left knee toward the outside of the left elbow, and place the left foot outside the left hand.
– Maintain three points of contact on each micro-step; keep shoulders stacked over or slightly in front of wrists.
– Take short, quiet steps to control rotation; avoid bouncing, knee slamming, or letting hips drift side to side.
– Keep neck neutral with eyes on the floor slightly ahead; breathe steadily and avoid holding your breath.

As the body moves forward, one hand and the opposite leg advance together, creating a coordinated, creeping motion that resembles a slow, controlled crawl. The body stays supported on hands and feet the entire time, so the movement acts like a “moving plank” rather than a traditional crawl on the knees.
This drill places strong demand on the abs and side abs to keep the midsection steady and reduce twisting or side-to-side drifting. The shoulders, chest, and arms provide constant support for the upper body, while the hips, inner thighs, and glutes contribute to leveling the pelvis as each knee travels toward the outside of the elbow.
