Side Kneeling Push-Up

Side Kneeling Push-Up Exercise Description

The side kneeling push-up is a bodyweight horizontal pressing variation performed from the knees with a controlled side-to-side weight shift. It emphasizes the pectoralis major, triceps brachii, and anterior deltoids, while the serratus anterior and other scapular stabilizers guide shoulder-blade motion. By shifting the chest over one planted hand at a time (without moving the hands), the working side bears a greater share of load, improving unilateral control and pressing mechanics. Throughout the movement, the trunk resists extension and rotation to maintain a neutral spine from knees through head. Expect smooth scapular retraction/depression on the way down and active protraction as you press back to the top.

How To Do The Side Kneeling Push-Up Exercise

‘- Kneel on a pad with toes down. Place hands slightly wider than shoulder-width, wrists stacked under shoulders, fingers spread.
– Form a straight line from knees to head. Brace the abdomen, keep ribs down, gently squeeze glutes, and keep the neck neutral with eyes slightly ahead.
– Externally rotate the arms so elbow creases face forward. Set shoulders by drawing the shoulder blades slightly down and together.
– Shift your torso and sternum over the right hand, keeping hips level and both hands fixed to the floor.
– Inhale and lower your chest diagonally toward the right hand. Keep elbows about 30–45 degrees from the torso and forearms vertical; avoid flaring or shrugging.
– Press the floor away through the palm and mid-hand. Finish with elbows straight and shoulder blades reaching slightly around the ribcage (controlled protraction); return to center.
– Repeat to the left side, alternating sides with smooth lateral shifts.
– Maintain neutral spine throughout; do not let the low back sag or the hips rotate.

Side Kneeling Push-Up Beginner Introduction

The side kneeling push-up is a knees-down push-up variation that blends upper-body strength work with sideways weight transfer. Instead of lowering straight between both hands, the chest glides more toward one planted palm at a time, so that side of the body manages more of the effort. This pattern highlights the chest, front shoulders, and triceps, while muscles around the shoulder blades and ribcage guide smooth shoulder movement. Because the hands stay fixed on the floor, the shift comes from the torso traveling across, creating a feel similar to easing into a one-sided push-up.

Throughout the exercise, the body is organized in a long line from knees through the top of the head, with the midsection working to resist sagging, arching, or twisting. The shoulder blades gently draw in and down as the body lowers, then slide slightly around the ribcage when pushing back up. The result is a controlled, side-to-side pressing drill that builds upper-body strength, shoulder stability, and core control in a single flowing motion.
