Cocoons

Cocoons Exercise Description

Cocoons are a bodyweight abdominal exercise that combines a controlled curl-up with a knee tuck. The primary target is the rectus abdominis; the hip flexors assist in drawing the knees toward the chest, while the obliques and deep abdominal wall help stabilize the pelvis and ribcage. The movement pattern is synchronous trunk flexion and hip flexion, followed by a smooth return to a long, extended position without letting the low back arch excessively. The goal is to coordinate rib-to-pelvis control, maintain a neutral neck, and move without momentum. Keep the range of motion where you can maintain an abdominal brace and consistent breathing.

How To Do The Cocoons Exercise

‘- Lie supine with legs straight and together, toes up. Reach arms overhead with biceps near the ears; keep ribs gently down and chin slightly tucked.
– Brace your midsection as if preparing to cough so the low back lightly contacts the floor.
– Exhale as you lift your head and shoulder blades, flex the hips, and bend the knees toward the chest.
– Sweep the arms forward to reach for—or lightly wrap around—the shins without pulling on the head or neck.
– Pause briefly at the top; keep the shoulders down and the belly firm.
– Inhale as you release the wrap, then extend the legs forward and arms overhead together, stopping before the low back begins to arch.
– Keep the motion slow and controlled; avoid rocking or throwing the legs.
– Gaze stays toward the ceiling; neck long and relaxed.
– Track knees in line with hips; avoid letting them collapse inward or flare excessively.
– If you feel neck or low-back strain, shorten the range (keep heels higher and reach instead of wrapping).

Cocoons Tips

‘- Start lying on your back with legs straight and together, toes up, and arms overhead with biceps near your ears.
– Gently keep the ribs down and chin slightly tucked before and during the movement.
– Brace your midsection as if preparing to cough so the low back lightly contacts the floor.
– Exhale as you lift your head and shoulder blades while flexing the hips and bending the knees toward the chest.
– Sweep the arms forward to reach for or lightly wrap around the shins without pulling on your head or neck.
– Pause briefly at the top with shoulders down and belly firm.
– Inhale as you release the wrap and extend the legs forward and arms overhead together, stopping before the low back begins to arch.
– Keep the motion slow and controlled, avoiding rocking or throwing the legs.
– Maintain your gaze toward the ceiling with the neck long and relaxed.
– Track the knees in line with the hips, avoiding collapse inward or excessive flare outward.
– If you feel neck or low-back strain, shorten the range by keeping the heels higher and reaching instead of wrapping.

Cocoons Beginner Introduction

Cocoons are a bodyweight core exercise that blends a gentle curl through the upper body with a tucked leg motion. The person moves from a long, stretched position on the floor into a compact “cocoon” shape and then back again in one smooth, linked action. The abs do most of the work, with help from the hip flexors as the knees come closer to the torso. The side abs and deep abs support the pelvis and rib cage so the lower back feels grounded rather than lifted off the floor.

This exercise highlights control, timing, and breath rather than speed or momentum. The upper body and legs fold toward each other together, then lengthen out again while the middle stays firm and breathing remains steady. The neck and shoulders stay relaxed, with the gaze generally up toward the ceiling. Knee movement lines up with the hips for a neat, organized feel through the legs, and the motion tends to stay calm and deliberate rather than bouncy or jerky.
