Twist Side Bridge

Twist Side Bridge Exercise Description

The Twist Side Bridge (side plank with thread-the-needle) is a rotational variation of the side plank that targets the lateral core—especially the internal and external obliques—while the supporting shoulder and scapular stabilizers maintain alignment. Lifting into a straight line from head to feet creates an isometric demand to resist lateral flexion, and the controlled reach-under adds thoracic rotation without losing pelvic control. Proper setup—elbow directly under the shoulder, neutral neck, and an active forearm press—helps distribute load through the shoulder complex (rotator cuff and serratus anterior). The gluteus medius and hip adductors assist in keeping the pelvis level and the legs aligned. Emphasis is on steady breathing, ribs stacked over the pelvis, and hips lifted rather than rolled. Move smoothly through the upper back; the lower back stays quiet to maintain a neutral spine.

How To Do The Twist Side Bridge Exercise

‘- Lie on your side with legs extended; stack or lightly stagger your feet. Place your bottom elbow directly under your shoulder, forearm perpendicular to your body.
– Brace your trunk. Press through the forearm and edge of the bottom foot to lift hips, forming a straight line from head to heels; keep a neutral spine and neck.
– “Press the floor away” to engage the serratus and avoid sinking or shrugging at the shoulder.
– Reach your top arm toward the ceiling; stack your shoulders and keep ribs aligned over the pelvis.
– Inhale. Rotate through your thoracic spine and thread the top arm under your torso; keep hips high and square, avoiding lumbar twisting.
– Exhale as you reverse the rotation, re-opening the chest and re-stacking the shoulders with the top arm reaching up.
– Maintain quiet, even breaths; keep glutes engaged and avoid letting the pelvis drop or the hips pike.
– Lower with control to finish, then perform the movement on the other side.

Twist Side Bridge Tips

– Press through your forearm and the edge of your bottom foot to lift into a straight line from head to heels.
– Keep a neutral spine and neck as you hold the side plank.
– “Press the floor away” with the forearm to engage the serratus and avoid sinking or shrugging at the shoulder.
– Reach your top arm toward the ceiling and stack your shoulders, keeping your ribs aligned over your pelvis.
– Keep your hips lifted and square as you thread the arm under, avoiding twisting through the lower back.
– Rotate smoothly through your upper back while keeping the lower back quiet to maintain a neutral spine.
– Inhale as you rotate and thread the arm under your torso; exhale as you reverse and re-open the chest.
– Keep the glutes engaged to help prevent the pelvis from dropping.

Twist Side Bridge Beginner Introduction

The Twist Side Bridge (side plank with thread-the-needle) is a dynamic core exercise that blends side plank stability with controlled rotation. From a supported side-lying plank position, the body is lifted and held in a long, rigid line, challenging the side abs, waist, and overall midsection to resist collapsing or bending sideways. The supporting shoulder, arm, and surrounding upper back muscles share the load so the trunk can remain steady while the top arm sweeps in an arcing, “threading” path beneath the torso.

This movement highlights upper-back twisting while the hips and lower spine remain comparatively still, encouraging separation between ribcage motion and pelvic stability. Side abs, upper glutes, and inner thighs all contribute to a level pelvis and aligned legs. Breathing stays calm and even as the arm rotates, with the torso organized so the ribcage sits over the hips and the underside of the body lifted away from the floor. The result is a demanding, time-under-tension plank variation that challenges shoulder integrity, side-body strength, and controlled coordination through the entire trunk.
