Smith Sprint Lunge

Smith Sprint Lunge Exercise Description

The Smith Sprint Lunge is an alternating forward lunge performed under a Smith machine’s fixed bar path. It targets the quadriceps, gluteus maximus, and hamstrings, with the calves and core assisting for balance and trunk stability. The guided bar helps you focus on straight, controlled descents and consistent depth while you manage unilateral loading one leg at a time. Expect a tall torso, neutral spine, and knees that track in line with the toes as you step forward and return to standing. This variation is useful when you want predictable bar travel and smooth rep-to-rep consistency without the bar drifting.

How To Do The Smith Sprint Lunge Exercise

‘- Set the safety stops just below your intended bottom position. Position the bar at mid‑chest height.
– Step under the bar and place it across your upper traps (not on the neck). Hands just outside shoulder width; wrists neutral.
– Stand tall, brace your core, and unrack the bar by extending hips and knees. Feet hip‑width, eyes forward.
– Take a controlled step forward into a split stance. Front foot flat; rear heel lifted with toes pointing forward. Keep pelvis square.
– Descend by bending both knees, keeping the torso upright and spine neutral. Allow the front knee to track over the middle toes without collapsing inward.
– Lower until the front thigh is roughly parallel to the floor (or your comfortable depth), with the back knee hovering above the ground.
– Drive through the front midfoot and heel to return to standing, bringing the front foot back under the hips.
– Re‑brace, then alternate legs on the next rep. Move smoothly—no bouncing off the bottom or relying on the bar for support.
– When finished, step in carefully and re‑rack by rotating the bar hooks into place before letting the weight down.

– Stand tall with feet hip‑width, brace your core, and keep your eyes forward before each descent.
– Take a controlled step forward so the front foot is flat, rear heel lifted, toes pointing forward, and pelvis square.

Smith Sprint Lunge Beginner Introduction

The Smith Sprint Lunge is a forward-stepping lunge variation performed inside a Smith machine, where the bar travels on fixed rails. Each repetition shifts the main workload onto one leg, placing strong emphasis on the thighs, glutes, and hamstrings, while the calves and core contribute to balance and an upright posture. Because the bar follows a set path, attention can stay on a straight up-and-down motion and repeating the same depth on every rep rather than worrying about the bar wandering forward or backward.

In a typical setup, the bar rests across the upper back with stops positioned just below the lowest point of the movement. The lifter steps into a staggered stance and lowers by bending both knees so the front leg carries most of the effort and the back knee nears the floor without touching. The torso remains tall with a natural curve through the back, and the front knee stays in line with the foot as the lifter steps out and returns to the starting stance. Alternating sides creates a rhythm similar to a running stride, with smooth, controlled repetitions as the central theme.
